Warm-up

5min on the rower – 2:39 pace
Dynamic hip-opener stretches
Dynamic shoulder stretches

Weightlifting

1) Snatch – warmup/technique reps:
5×20, 5×20, 4×40, 4×50

2) 5X3 Clean from just above knee – work to a max triple for the day, rest as needed
3×60, 3×70, 3×75, 3×80, 3×85

Strength/Skill

1a) 4X5 Tempo Ring Dips (3 counts in all parts) + ME Kipping Ring Dips (if you cannot do 5 UB tempo reps, then break and make the 5th tempo rep lead into the ME kipping) – rest 90 sec.

1b) 4×3 Triple bump paused front squat @ 95 kg

Conditioning

For time:

50 DB Snatches (alternating) 18kg
50 V-ups
50 Burpees
50 DB OH Walking Lunges (25 L/25 R – one DB) 18kg

Finished in 13:50.
